Carb Loading for Triathlon: Stop Feeling Bloated and Heavy

Carb loading for triathlon means topping up your muscle glycogen above its normal resting level in the two to three days before you race. It is not one giant pasta dinner the night before. Done properly it is worth a 1 to 3% performance gain in events lasting longer than about 90 minutes, which covers Olympic distance, 70.3 and full distance. The modern protocol needs no depletion phase at all: you eat a high carbohydrate, low fibre, lower fat diet while your taper does the rest. The exact number of grams is highly individual, which is why generic plans fail.

I have spent two decades working with age group triathletes. In all that time I have never met one who carb loads properly. Not one.

Here is how it usually goes. You have done the training, months of it, and you are standing at the start line of your first 70.3. Last night you did exactly what everyone told you to do. You demolished a giant bowl of spag bowl, maybe with a side of garlic bread just for good measure. At the time it felt great. Now it is 7am and you feel heavy, bloated and like you have swallowed a brick that will not digest. Halfway through the bike your legs go and you are quietly wondering where all that pasta went.

I will tell you where it went. Nowhere particularly useful. Because a big bowl of pasta the night before your race is not carbohydrate loading. It is not even close.

 

What Is Carb Loading for Triathlon, Actually?

When you eat carbohydrate it gets broken down into glucose, and glycogen (the storage form of glucose) is what your body packs away in your liver and your muscles. Think of your muscle glycogen as the fuel tank of your car. The fuller the tank, the further you can drive before you are stranded on the side of the road.

We store glycogen alongside water, at roughly one molecule of glycogen to three molecules of water. Hold onto that, because it explains a lot of panic later on.

As an endurance athlete you want to start your race with a full tank. Carb loading fills it beyond full. That is called supercompensation (deliberately pushing your stores above their normal level). It is the nutrition equivalent of the bowser clicking off at the servo and you thinking, nah, I reckon I can squeeze a bit more in.

The good news is that the modern method is nothing like the old one. Bussau and colleagues fed trained endurance athletes 10g of carbohydrate per kilogram of body mass while they rested, and muscle glycogen shot from around 95 to 180 mmol/kg wet mass in a single day, then held steady even with two more days of loading (Bussau et al., 2002, European Journal of Applied Physiology). Nearly double the fuel, in 24 hours, with no suffering required.

To make that tangible: for a 70kg athlete, 10g per kilo is 700g of carbohydrate in one day. That is a genuinely big eating job, and it is a big part of why guessing does not work.

 

Why Does Carb Loading Give You Free Speed?

Here is the principle almost everyone gets wrong. Carb loading does not make you faster. Per kilometre on the bike or per minute of running, you are not moving quicker.

What it does is delay the point where you run out of fuel and your pace falls off a cliff. It is pace protection for the back half of your race. It is the difference between negative splitting your run and crossing the line grinning, versus watching your competitors walk past you (or worse, being the one walking).

The research backs the size of that effect. A landmark review found that elevated starting muscle glycogen postpones fatigue by roughly 20% in endurance events lasting more than 90 minutes, and that high carbohydrate diets improved set distance performance by 2 to 3% (Hawley et al., 1997, Sports Medicine). The same review found no benefit at all for efforts under 60 to 90 minutes, which is exactly why sprint distance athletes do not need to bother.

So if you are racing Olympic distance and up, this is for you. A 1 to 3% gain is genuinely free speed, and it is a whole lot cheaper than a new set of race wheels or carbon soled shoes!

If your race is under 90 minutes, then skip the load and simply top up normally. If your race is longer than 90 minutes, then a proper carb loading plan is a non-negotiable part of your race nutrition strategy, not a nice to have.

 

What Are the Five Carb Loading Mistakes That Leave You Bloated and Heavy?

There are a handful of mistakes I see over and over. I would put money on you doing at least one of them right now.

1. The big dinner cram

You go nuts at the pasta party the night before and call it loading. Carb loading takes time and it requires you to hit specific numbers. One dinner, no matter how enormous, comes nowhere close. It is also the single fastest way to end up bloated and heavy on the start line.

2. Doing it the hard, outdated way

The original 1960s method made you deplete first: a brutal session to run your stores down, combined with a very low carbohydrate diet, then three days of loading. It is miserable, and it is the last thing you need while tapering. We now know the depletion phase is completely unnecessary (Bussau et al., 2002). A lot of triathletes never got that memo.

3. Loading with the wrong foods

Big salads, burgers, egg and bacon fry ups. High fat and high fibre foods are a recipe for spending your race in the portaloo, and they are not effective at filling your muscle glycogen stores anyway.

Carb loading is genuinely the one time I will steer you towards food choices that are not especially dietitian approved. White bread beats wholemeal here. Enjoy it, because you will not hear me say it very often (sorry).

4. Panicking when you stand on the scales

Remember that one to three ratio of glycogen to water? Storing more fuel means storing more water, so the number on the scales goes up. People see it, freak out, and start backtracking and under-fuelling right when it matters most.

The weight gain is not a problem. It is the entire point. It is the proof you have done it correctly. We want to get heavier, but not so heavy that you turn up sluggish instead of fast.

5. Guessing

This is the biggest one. There is no one size fits all number. You are hunting for your sweet spot within an evidence based protocol, and most athletes have no idea what that is for them. You also need to be able to adapt it over time as your racing changes.

Your Olympic distance plan is not your 70.3 plan, and neither of those is your full distance plan. There is no single set and forget load you use forever. You need to know which levers to pull for each race.

 

Do Women Carb Load Worse Than Men?

No. But you have been handed advice that was never built for you.

Let me start with the uncomfortable truth, and I say this as a female athlete myself: for decades almost all carb loading research was done in men. Women were left out because we have a menstrual cycle and that makes the study design more complicated, so researchers took the easy route. The advice we were given 20 years ago got copied across from the blokes and everyone hoped for the best.

Thankfully that has changed enormously in the last decade, and the picture the research paints is not what you have been told.

When you look closely at the studies where women appeared not to load as well, it came down to how much carbohydrate they were actually eating. Tarnopolsky and colleagues found that gender differences in carb loading were related to energy intake, and that when women increased their intake appropriately they supercompensated their glycogen stores (Tarnopolsky et al., 2001, Journal of Applied Physiology). Working separately, James and colleagues reported an absence of any gender related difference in muscle glycogen supercompensation (James et al., 2001, European Journal of Applied Physiology).

Menstrual cycle phase adds nuance rather than a barrier. Hormones shift across the cycle and that can influence how you use and store carbohydrate (McLay et al., 2007, International Journal of Sport Nutrition and Exercise Metabolism; Wismann & Willoughby, 2006, Journal of the International Society of Sports Nutrition). The science is not working against you. The picture is simply more complex, and the internet is terrible at nuance.

That is the real problem. The online space is a minefield of contradictory hot takes, carb fear and people who have never met you telling you exactly what to eat. Some of the influencer rubbish is flat out incorrect and it makes my blood boil. It is leaving a lot of women carb phobic and under-fuelled, which is the precise opposite of what we are trying to achieve here.

So no, females are not worse at carb loading. The answer is not another cookie-cutter rule. It is a method that accounts for you.

 

How Do You Build a Carb Loading Plan for Triathlon That Actually Works?

Start with the modern protocol. You are aiming for a high carbohydrate, low fibre, moderate to low fat intake across roughly the two to three days before your race, with your training taper doing the heavy lifting on the other side. No depletion. No suffering.

Then get specific:

  • Work out your numbers. They are driven by your body mass and your race distance, not by what your training buddy is doing.
  • Choose foods that load well and sit comfortably. Lower fibre, lower fat, higher glycaemic index. This is white bread, white rice, juice, jam, honey and sports drink territory.
  • Track as you go. Almost nobody hits their target by feel. Most athletes dramatically underestimate how much carbohydrate they have actually eaten.
  • Expect the scales to rise. That is your water going into storage with your glycogen, exactly as designed.
  • Practise it before race week. Never try anything new on race day. Rehearse your load before a big training weekend so you know how your gut handles it.

I cannot give you your plan in a blog post. Honestly, if you emailed me I still could not give you one, because it is that individual, and handing you a generic plan would be the exact problem I have spent this whole article arguing against.

What I can give you is the method and the maths.

If any of this has landed a bit close to home, do not stress. It is a genuinely easy fix once you understand what you are doing and you have the right tool to do it with.

 

The Bottom Line

Carb loading tops up your muscle glycogen so you delay your fatigue point deeper into the race, and for anything over 90 minutes it is worth a 1 to 3% performance gain. That is free speed sitting on the table, and pretty much every age group triathlete is leaving it there.

It is not one big pasta dinner. It is not the miserable 1960s depletion protocol. It is not a number you found on the internet at 11pm. And if you are a female athlete, it is not something your physiology prevents you from doing well.

It is a plan built around you. Build it once and you can use it for every race you do from here on.

Q: Do female athletes carb load differently to men? A: Women supercompensate muscle glycogen just as effectively as men when they eat enough carbohydrate. Earlier findings suggesting otherwise were largely explained by lower total energy intake rather than any physiological limitation. Menstrual cycle phase can influence how carbohydrate is used and stored, which makes an individualised plan more useful, not less.

Q: Do I need to carb load for a sprint or Olympic distance triathlon? A: Carb loading benefits events lasting longer than about 90 minutes, so most athletes racing Olympic distance and above will gain from it, while sprint distance athletes generally will not. For efforts under 90 minutes, your existing glycogen stores are already sufficient. Focus instead on a well practised pre-race meal.
