Gut Training for Triathlon: Raise Your Carbs Per Hour

Quick answer: Gut training for triathlon means deliberately practising higher carbohydrate intakes in training so your gut adapts to absorb them without distress. It works because your intestine upregulates its transporters and your stomach learns to tolerate volume. Two weeks of repeated gut-challenge sessions has been shown to reduce exercise-associated gut symptoms and carbohydrate malabsorption in endurance runners (Miall et al., 2018, Scandinavian Journal of Medicine & Science in Sports). But it is an advanced strategy, not a starting point, and most age-group triathletes are not ready for it yet.
Every season I get the same message in my inbox. An athlete has read that the pros are pushing 120 g of carbohydrate an hour, has gone out and done exactly that on a long ride and has spent the back half of it looking for a bush (which is exactly as grim as it sounds).
Then they conclude they have a sensitive stomach and go back to 40 g an hour, which is the actual reason their run leg falls apart.
Neither of those is the answer. Your gut is trainable tissue, the same way your legs are, and it responds to progressive overload the same way. But like every one-percenter in this sport, it only pays you back if the foundations underneath it are already built.
What Is Gut Training for Triathlon?
Gut training is the deliberate, progressive practice of consuming carbohydrate and fluid during training at the rate and in the format you intend to use on race day, until your gut stops complaining about it.
It is not one long ride where you smash six gels and hope. It is a structured progression over weeks, using specific carbohydrate types in specific ratios at specific intensities.
The gastrointestinal tract is genuinely adaptable. Gastric emptying (how fast food and fluid leave your stomach) can be trained, perceptions of fullness can be reduced and the intestine's capacity to absorb nutrients changes in response to what you habitually feed it. Those adaptations are nutrient specific, which is the important bit: training your gut on maltodextrin does not automatically prepare it for fructose (Jeukendrup, 2017, Sports Medicine).
Why Does Your Gut Cap Your Carbs Per Hour?
Two separate bottlenecks, and they fail in different ways.
The first is absorption. Glucose crosses your intestinal wall using a transporter called SGLT1 (think of it as a doorway with a fixed number of people who fit through per minute). That doorway saturates at roughly 60 g of glucose per hour. Pour in more glucose and it does not get absorbed faster, it just sits in your intestine pulling water in with it. That is the sloshing, bloated, urgent feeling.
Fructose uses a completely different doorway called GLUT5. Use both at once, in the right ratio, and you can push total absorption higher. This is why every decent modern gel and drink mix lists two carbohydrate sources rather than one, and why the 2:1 and 1:0.8 glucose to fructose ratios keep showing up on labels.
The second is delivery. When you go hard, your body redirects blood away from your gut and towards your working muscles. This is the running-from-a-lion problem. If a lion is chasing you, your body does not care about digesting breakfast, so the blood is in your heart, your lungs and your legs, not your stomach. Splanchnic blood flow (the blood supply to your gut) can drop substantially at race intensity, which slows both emptying and absorption right when you are asking the most of it.

That last row matters more than most athletes realise. A systematic review found that exercising for more than two hours at above 60% of VO2max disturbs gut function regardless of how fit you are, and heat makes it worse (Costa et al., 2017, Alimentary Pharmacology & Therapeutics). So being fitter does not exempt you. It never has.
What Does the Research on Gut Training Actually Show?
Better than you would expect for something this simple, and more modest than the internet claims.
The most-cited trial took 18 endurance runners through two weeks of repeated gut-challenge: two hours of running at 60% VO2max while taking 30 g of carbohydrate every 20 minutes as a 2:1 glucose to fructose gel, followed by a one hour effort. That is 90 g an hour, repeatedly, on purpose! Two weeks of it reduced both exercise-associated gut symptoms and carbohydrate malabsorption (Miall et al., 2018, Scandinavian Journal of Medicine & Science in Sports).
A systematic review of the whole field found only eight studies met the criteria, with interventions running anywhere from 4 to 28 days, using carbohydrate alone or carbohydrate with protein, in gels or drinks, during cycling or running (Martinez et al., 2023, Sports Medicine). Eight studies is not a mountain of evidence. The direction of effect is consistent, the protocols are all over the place and nobody has established the optimal dose.
So the honest position: gut training works, we know roughly how long it takes and we do not yet have a single validated protocol that suits every athlete. The jury is still out on the fine detail. Watch this space.
Who Actually Needs Gut Training for Triathlon?
Far fewer people than are currently attempting it.
If you are racing Sprint or Olympic distance, then you almost certainly do not need it. Under about 90 minutes your muscle glycogen (the storage form of carbohydrate in your muscles) does most of the work, and your carbohydrate needs are low enough that absorption is not the limiter.
If you are racing 70.3 and currently taking 45 to 60 g an hour comfortably, then your priority is consistency and daily fuelling, not pushing higher. Get the basics repeatable across every long session first.
If you are racing Ironman, already fuelling reliably at 60 g an hour and want to move towards 80 to 90, then yes, this is your strategy. This is exactly what it was designed for!
If you cannot currently get through a three hour ride without gut trouble at any intake, then gut training is the wrong tool. Something upstream is broken, usually daily nutrition, hydration, fibre timing or pre-session food choices, and adding more carbohydrate to a gut that is already struggling makes it worse, not better.
This is the cake again. Your daily eating is the sponge. Race fuelling is the icing. Gut training is one of the sprinkles on top, and sprinkles have nothing to stick to if you have not baked the sponge. What Are the Signs Your Gut Is the Real Limiter?
Run yourself through this honestly.
- You fade badly in the last third of long races despite good bike fitness
- You finish long sessions with fuel left over because you could not face taking it
- You get bloating, cramping or urgency reliably above a certain intake
- You have to stop on the run leg, every time, at roughly the same point
- You have quietly capped yourself at 40 to 50 g an hour and called it "what my stomach can handle"
If you ticked three or more, your gut is likely limiting you and it is worth addressing properly.
If you ticked one, be careful. Isolated gut trouble is more often a nervous system problem, a pacing problem, a heat problem or a "you ate a burrito at 9pm the night before" problem. There is a difference between an untrained gut and a gut that has been given an unreasonable job on the day. Why Does DIY Gut Training Go Wrong So Often?
Because the published protocols are research protocols, not your protocol.
Those studies used a fixed carbohydrate type, a fixed ratio, a fixed concentration and a fixed intensity, applied to a group. You are one athlete with your own race distance, your own sweat rate, your own training week, your own tolerance ceiling and your own set of foods you can actually stomach at hour four. Copying a study design off a podcast is how athletes end up worse than when they started.
The four ways I see it fail:
Going too hard too soon. Jumping straight from 50 g an hour to 90 because that is the number in the study. Your gut adapts to progressive overload, not to being shocked.
Training the wrong carbohydrate. The adaptations are nutrient specific. If you train on one product and race on another with a different glucose to fructose ratio, you have trained for the wrong exam.
Doing it in the wrong sessions. Practising at easy intensity tells you very little about race intensity, when gut blood flow drops away.
Starting too close to the race. This is the one that costs people their A race. Gut training is a build phase job, done and dusted well before you taper. And the rule that has never changed: never try anything new on race day.
Getting the progression right, matched to your race, your training load and what your gut is telling you week to week, is the part that needs an actual plan rather than a blog post. Bottom Line
Your gut is trainable, the research supports it and for a long course athlete who has already nailed the fundamentals it is a legitimate way to lift your carbs per hour and hold your run together. For everyone else it is a sprinkle being asked to do the job of a sponge.
Work out honestly which one you are. If you are still guessing at your daily intake, still finishing long rides with gels in your pocket, or still capping yourself at 40 g an hour and calling it a sensitive stomach, the gain is upstream of gut training and it is a whole lot bigger!
And if you have been going round in circles on this for a couple of seasons, you are not doing it wrong because you are lazy or lack discipline. You just do not have a plan built for you, and you cannot build one from generic advice.
