Sodium for Triathletes: How Much You Need by Sweat Type

Quick answer: Most endurance athletes lose around 1,190mg of sodium per hour of hard training, but the honest range sits somewhere between 550mg and 1,830mg per hour depending on how much you sweat and how salty that sweat is (Barnes et al., 2019, Journal of Sports Sciences). Sodium for triathletes is not a single number you can copy off a label. If you are a light sweater racing a Sprint in mild conditions, 300 to 500mg per hour is plenty. You have seen the salt crust. That white residue on your visor, your race kit, the tide mark down the side of your face after a long hot ride. Meanwhile your training partner finishes the same session looking like they have just stepped out of the shower.
Same session. Same weather. Completely different sodium losses. And yet you are both grabbing the same electrolyte tab off the shelf and hoping for the best.
This is where most age-group triathletes go wrong with sodium. Not because they are lazy or uneducated, but because the whole category is sold to you as one-size-fits-all when the research says the opposite. Let's fix that.
How Much Sodium Do Triathletes Actually Lose Per Hour?
Start with the number that should reframe how you think about this whole category. When researchers compiled sweat testing data from 1,303 athletes, endurance athletes came out with a whole-body sweating rate of 1.28 litres per hour and a rate of sweat sodium loss of 51.7 millimoles per hour (Barnes et al., 2019, Journal of Sports Sciences). Convert that into something you can actually picture and it is roughly 1,190mg of sodium every hour. That is about half a level teaspoon of table salt, per hour, walking out of your skin!
But the standard deviation on that figure was 27.8 millimoles per hour. In plain English, a completely normal endurance athlete might be losing anywhere from 550mg to 1,830mg of sodium an hour. That is a three-fold difference between two people doing the same sport.
The driver is sweat sodium concentration (how much sodium is dissolved in each litre of sweat you produce). Across the research, athletes land anywhere between 10 and 90 millimoles per litre, or roughly 230mg to 2,070mg of sodium per litre of sweat (Baker, 2017, Sports Medicine). Nine-fold variation, between healthy, trained, normal humans!
So when a brand tells you their tab has "the sodium you need", the honest question is: whose need?
What Are the Three Sweat Types and Which One Are You?
I group athletes into three practical buckets. These are not an official classification, they are a working guide built off that 10 to 90 millimole spread so you have somewhere sensible to start.

Yes, you can genuinely use taste and crust as a rough sorting tool (yes, really). It is not laboratory-grade, but it is directionally useful and it costs you nothing. A proper patch test will give you a number, and if you race long course in the heat I think it is worth doing once. For most age-groupers, knowing which of the three buckets you sit in changes your plan far more than knowing your exact millimole value ever will.
How Much Sodium for Triathletes Is Right for Your Sweat Type?
Now we can build a starting point. Pair your sweat type with your race and the numbers stop being guesswork.

Three rules that go with that table. First, if your race is under two hours and the weather is mild, sodium is genuinely not your limiter. Fix your carbohydrate intake instead, which I have covered in detail in Carbs Per Hour for Triathlon: Why More Isn't Always Faster. Second, count every source. The sodium in your sports drink, your gels, your chews and your bars all counts toward the total, and most athletes are shocked at how much is already in there once they add it up. Third, and I will keep banging on about this until the end of time, never try anything new on race day. Test your number on your long rides and your hot runs, in training, where getting it wrong costs you a bad session instead of a bad race.
Do You Need Sodium Before the Race Even Starts?
This one surprises people. The Sports Dietitians Australia position statement on exercise in hot environments found that acute sodium loading of 20 to 40mg per kilogram of body mass, taken with 10ml per kilogram of fluid in the 1 to 2 hours before exercise, can expand plasma volume (the fluid part of your blood) and improve thermoregulation during exercise in the heat (McCubbin et al., 2020, International Journal of Sport Nutrition and Exercise Metabolism).
For a 70kg triathlete, that is 1,400 to 2,800mg of sodium alongside about 700ml of fluid, an hour or two before the gun goes. Not for a 20-degree Sprint. This is a strategy for genuinely hot racing, and it is one of the few pre-race levers that has decent evidence behind it. It also needs practising, because that much sodium in one hit sits badly with some athletes and you do not want to find that out in transition.
Can Too Much Sodium for Triathletes Be a Problem?
The supplement industry has done triathletes a genuine disservice on this one, because the fear being sold to you is largely the wrong fear.
Exercise-associated hyponatraemia (when the sodium in your blood drops too low) is a real and occasionally dangerous condition. It has been found in 11% of 1,089 Ironman triathletes tested after racing, though in most cases without symptoms. But the Third International Exercise-Associated Hyponatremia Consensus concluded that the primary cause is the overconsumption of hypotonic fluid, not a lack of sodium (Hew-Butler et al., 2015). Swallowing salt tablets does not protect you if you are drinking too much. It is the volume of fluid going in that drives your blood sodium concentration down, and no amount of sodium supplementation reliably overrides that.
So the safety message is not "take more sodium". It is drink to thirst, and use sodium to match what you are actually losing, not to buy insurance against a drinking habit you have not addressed. Can you overdo sodium in the other direction? For a healthy athlete, chasing 3,000mg an hour will more likely give you a churning gut and a sudden interest in every portaloo on course than a medical emergency. Uncomfortable and slow, rather than dangerous. Still worth avoiding.
How Do You Work Out Your Own Sweat Type at Home?
You do not need a lab to make a start. Weigh yourself naked before a one-hour session and again straight after, towel dry, and account for anything you drank. Every kilogram lost is roughly a litre of sweat. Do that across a cool session and a hot session and you will quickly see how much your sweat rate swings with conditions, which is half the equation.
The other half is the salty-or-not read: crust on the kit, sting in the eyes, taste on the lip, cravings afterwards.
