Caffeine for Triathlon: How to Dose by Body Weight

Quick answer: Caffeine for triathlon works at 3 to 6 mg per kilogram of body weight, taken around 60 minutes before you need it. For a 72 kg athlete that is 216 to 432 mg. Doses of 3 to 6 mg/kg improve endurance performance consistently, the minimum effective dose can be as low as 2 mg/kg and 9 mg/kg gives you no extra benefit and a lot more side effects (Guest et al., 2021, Journal of the International Society of Sports Nutrition). Longer races get a split dose rather than a bigger one.

Caffeine is one of the most researched legal performance aids in sport and it is also the one age-group triathletes are worst at using. Most athletes I speak to are doing one of two things. Either they are taking a flat white on the drive to transition and calling that a plan, or they are stacking a pre-workout, two caffeinated gels and a cola on the run leg and wondering why their heart rate is 12 beats above where it should be.

The dose is not a mystery. It has been sitting in the literature for two decades and it scales to your body weight, which means the number that works for your 95 kg training mate is not your number.

Here is how to work out yours, when to take it and what to stop doing.

How Much Caffeine Should a Triathlete Take?

Take between 3 and 6 mg per kilogram of body weight. That is the range where the evidence is strongest and it has held up across a huge body of research.

The 2021 International Society of Sports Nutrition position stand put it plainly: caffeine consistently improves exercise performance at 3 to 6 mg/kg body mass, the minimum effective dose may be as low as 2 mg/kg, and very high doses such as 9 mg/kg carry a high incidence of side effects without adding any further benefit (Guest et al., 2021, Journal of the International Society of Sports Nutrition). More is not better. More is just jittery.

Run the maths on your own body weight rather than borrowing someone else's number.

Start at the bottom of your row, not the top. If you have never dosed deliberately before, 3 mg/kg is where you begin, and you begin it in training.

The other half of this problem is that most athletes have no idea how much caffeine they are actually taking. A double shot flat white can land anywhere between roughly 100 and 200 mg depending on the beans, the grind and how heavy-handed your barista is, which makes coffee a lovely drink and a terrible measuring device. Caffeinated gels and chews vary just as widely between products, so read the label on the one you are actually going to race with rather than assuming. If you want a number you can trust, use a product that prints the milligrams on the packet.

Does Caffeine Actually Make You Faster?

Yes, and the margin matters in triathlon, though it is smaller than the marketing suggests.

A systematic review and meta-analysis of acute caffeine ingestion found an improvement of about 2.9% in mean power output and about 2.3% in time-trial completion time compared with placebo (Southward, Rutherfurd-Markwick & Ali, 2018, Sports Medicine). That sounds modest until you make it tangible. On a five hour 70.3, a 2% improvement is six minutes. On a twelve hour Ironman it is roughly fourteen minutes. That is a bigger return than most of the gear age-groupers spend thousands chasing.

The mechanism is not a fuel effect. Caffeine blocks adenosine (the molecule that accumulates through the day and tells your brain you are tired), which lowers your perception of effort. The work is just as hard. It simply feels less hard, so you hold a pace you would otherwise let go of.

That distinction matters, because it explains why caffeine cannot rescue a bad fuelling plan. If you have run out of carbohydrate you have run out of carbohydrate, and feeling more alert about it will not put glycogen (the storage form of carbohydrate in your muscles) back in your legs. Caffeine is a sprinkle on the icing. If you have not baked the sponge underneath, which is your daily eating and your hourly carbohydrate intake, the sprinkles have nothing to stick to. Get your carbs per hour right first, then add this.

How Should You Dose Caffeine for Triathlon by Race Distance?

Race duration changes the timing far more than it changes the total dose. Caffeine has a half-life of roughly three to six hours in most people (the time it takes your body to clear half of what you took), so a single hit before an Ironman is largely spent by the time you actually need it.

If you are racing Sprint or Olympic distance, then take your full dose at the lower end of the range, 3 mg/kg, about 60 minutes before the swim start. The race is over inside two and a half hours, so one dose covers it. There is no need to top up.

If you are racing 70.3, then split it. Take roughly 3 mg/kg an hour before the start, then a second 1 to 2 mg/kg on the back half of the bike so the second wave arrives as you come into T2 and start the run. That is the leg where perception of effort decides your race.

If you are racing Ironman, then split it into three. A smaller opening dose of about 2 to 3 mg/kg pre-swim, a top-up late on the bike, and a final small dose somewhere between 10 and 20 km into the marathon. Keep the total across the day inside 6 mg/kg. Loading up early in an Ironman is one of the most common ways athletes end up wired at 40 km and wrecked at 25.

If you are racing in serious heat, then be conservative and sit at the lower end. Caffeine does not impair heat tolerance, but a higher dose alongside heat stress, a high heart rate and a struggling gut is three variables changing at once, and you will not know which one bit you.

Whatever the distance, the dose has to be rehearsed. Never try anything new on race day, and that includes a caffeinated gel you have only ever used on the couch.

When Should You Take Caffeine Before a Race?

Take it about 60 minutes before you need the effect. That timing is the most commonly used and best supported in the research (Guest et al., 2021), and it lines up with when blood caffeine concentrations peak for most people.

For a wave start that means taking it as you finish setting up transition, not as you leave the house at 3:45 am. Work backwards from your actual start time, not from your alarm.

Caffeine taken during the race behaves differently depending on the format. Chews, gums and gels absorbed through the mouth and stomach lining come on faster than capsules, which is useful mid-race when you want the effect in 20 minutes rather than an hour. Cola works too, and it works because of the caffeine and the carbohydrate together, not because of some mystical property of flat Coke (sorry).

One thing to plan for: caffeine late in a long race will affect your sleep that night. That is a fair trade on race day. It is not a fair trade every Saturday of your build.

Why Does Caffeine for Triathlon Work for Some Athletes and Not Others?

Because you are your own unicorn, and in this case there is a genuine biological reason for it.

Around 95% of the caffeine you take in is cleared by a liver enzyme called CYP1A2, and small genetic differences make some people fast metabolisers and others slow ones. A systematic review with meta-analysis of 12 studies and 666 participants found that cycling time-trial performance improved after caffeine only in those carrying the A allele, and not in C allele carriers (Wang et al., 2024, Journal of Sport and Health Science). The same review found no genotype effect on Wingate or jump performance, so this looks like an endurance-specific finding.

Habitual intake is the other lever everyone asks about. Should you deload your coffee for a week before your A race to make the dose hit harder? The honest answer is that the evidence is thin and conflicting, and a review of the question concluded that short-term pre-competition withdrawal offers little benefit and carries real downsides such as headaches, poor mood and disrupted sleep in the exact week you want to be sleeping well (Pickering & Kiely, 2019, Sports Medicine). The jury is still out on this one. My practical position is to leave your normal coffee habit alone and use a deliberate, weighed dose on top of it.

Which is a long way of saying: test it. You will know inside three or four long sessions whether you are someone who gets a clear lift from 3 mg/kg or someone who needs to sit closer to 5, or someone who feels lousy and is better off leaving it alone entirely. That is n=1 work and nobody can do it for you.

What Should You Stop Doing With Caffeine?

There are four habits I see constantly, and all four are fixable this week.

Stacking without counting. Pre-workout, then a coffee, then two caffeinated gels, then cola on the run. Individually they are all reasonable. Added up, a 68 kg athlete can clear 8 mg/kg without ever deciding to. Count the milligrams before the race, on paper.

Using it to paper over under-fuelling. If you are relying on caffeine to get through your Wednesday session because you did not eat enough on Tuesday, the caffeine is not the issue and adding more will not fix it. Ignoring the format. A caffeinated gel is doing two jobs at once, and if you swap your regular gel for a caffeinated one you have changed your carbohydrate plan as well as your caffeine plan. Check what you are actually carrying against the numbers in Best Triathlon Gels Compared.

Worrying about dehydration. This one is a myth that will not die. Caffeine produces a mild diuretic effect comparable to water, and there is no evidence of a fluid or electrolyte imbalance that harms performance or health during exercise (Guest et al., 2021). Your hydration plan should be built on your sweat rate and your sodium losses, not on subtracting your coffee.

Bottom Line

Caffeine is one of the few supplements that genuinely earns its place in a triathlete's race plan, and 3 to 6 mg per kilogram of body weight is the whole answer to the dose question. Work out your number, take it about an hour out, split it across the day if you are racing long and rehearse it in training so race day is a repeat performance rather than an experiment.

It will not make up for a race plan that runs out of carbohydrate at 90 km or a sodium strategy you guessed. Those are the big rocks, and caffeine is a one-percenter sitting on top of them.
