Sweat Rate Test at Home: The 60-Minute Method

Quick answer: A sweat rate test at home takes 60 minutes, a set of digital scales and a towel. Weigh yourself nude before and after a one-hour session, track exactly how much you drink, then run the numbers: sweat rate (litres per hour) = weight before in kg, minus weight after in kg, plus fluid consumed in litres, divided by hours trained. Most endurance athletes land somewhere between 0.7 and 1.9 litres per hour. But across 1303 athletes the published range runs from 0.16 all the way to 5.73 L/h (Barnes et al., 2019, Journal of Sports Sciences). That is a nine-fold spread. Which is exactly why guessing does not work.
You know your FTP to the watt. You know your threshold pace to the second. You have got a power meter, a heart rate strap and a watch that tells you your ground contact time on a Tuesday morning run.
And then you get to hydration and just wing it.
I see this every single week. Athletes who measure absolutely everything, then guess at the one variable that will quietly cook their run leg if they get it wrong. The good news is that your sweat rate (how many litres of fluid you lose per hour) costs nothing to measure, takes one training session you were doing anyway and you already own all the equipment!
Why Should You Bother With a Sweat Rate Test?
Because the cost of getting it wrong is measurable, and it is not small.
A systematic review with meta-analysis found that starting exercise hypohydrated (in a fluid deficit before you even begin) by an average of 3.6% of body mass reduced aerobic performance by 2.4%, peak oxygen consumption by 2.4% and oxygen consumption at lactate threshold by 4.4% (Deshayes, Jeker & Goulet, 2020, Sports Medicine). A 2.4% drop over a 5 hour 30 minute 70.3 is roughly eight minutes. Eight minutes you trained all summer for.
Go the other way and over-drinking is its own problem. Athletes who finish heavier than they started have diluted their blood sodium (the main electrolyte you lose in sweat), and that is genuinely dangerous, not just slow.
So the target is not "drink lots" or "drink to thirst" or whatever the last person on the start line told you. The target is a number. Your number.
How Do You Do a Sweat Rate Test at Home?
Six steps. One session. No lab, no sweat patches, no invoice.
- Go to the toilet first. Empty bladder and bowel before you weigh in, or your maths is rubbish before you start.
- Weigh yourself nude on digital scales, straight after towelling off from the shower or before you get dressed. Record it to one decimal place.
- Train for 60 minutes at a realistic race intensity, in realistic race conditions. A gentle spin in an air-conditioned garage tells you nothing about Cairns in June.
- Measure every drop you drink. Weigh your bottle before and after, or start with a known volume and note what is left. 1 mL of fluid weighs 1 g, so 750 mL equals 0.75 kg. One bit of maths that is actually kind to us for once!
- Towel off thoroughly, strip off and weigh again the moment you finish. Do not go to the toilet in between. Sweaty kit can hold a surprising amount of fluid, which is why you weigh nude both times.

The Formula
Sweat rate (L/h) = (weight before in kg - weight after in kg + fluid consumed in L) ÷ hours trained
And the second number worth knowing:
Body mass loss (%) = (weight before - weight after) ÷ weight before × 100
A Worked Example
Say you are a 72 kg athlete doing a 90 minute tempo ride in a Brisbane February. Here is what the numbers look like.

Read that back. Drinking 500 mL an hour, losing 1500 mL an hour. That is a 2.1% deficit on a training ride that felt pretty easy at the time. This is the exact scenario I see behind an athlete telling me the back half of every long run feels like wading through wet cement.

What Does Your Sweat Rate Number Actually Mean?
Across 1303 athletes, endurance athletes averaged 1.28 L/h, with a standard deviation of 0.57 (Barnes et al., 2019, Journal of Sports Sciences). So roughly two thirds of endurance athletes sit between 0.7 and 1.9 litres per hour. The full range across all athletes measured was 0.16 to 5.73 L/h. That is a nine-fold difference between two humans doing the same job (scary!), and it should permanently end any conversation about what "most people" need.
Here is how to read your result.

If your body mass loss came in under 2%, then your current drinking habit is roughly working for those conditions. Keep doing it.
If you lost more than 2%, then you have found your gap. For a 70 kg athlete, 2% is 1.4 kg, which is not much room to play with. Increase your hourly intake by 200 mL and retest.
If you finished heavier than you started, then you are drinking more than you are losing. Back it off. Weight gain during exercise is a red flag, not a hydration win.
After the session, replace 125 to 150% of what you lost over the following few hours, not 100% (Sawka et al., 2007, American College of Sports Medicine Position Stand). You keep sweating and weeing after you stop, so straight replacement leaves you short. That 1.5 kg loss in the example above becomes about 1.9 to 2.25 litres before the next session.
How Often Should You Repeat Your Sweat Rate Test?
One test gives you one data point in one set of conditions. That is a start, not an answer.
The published methodology review is blunt about this: sweating rate and sweat composition vary considerably both between individuals and within the same individual, and unstandardised testing conditions produce inconsistent results (Baker, 2017, Sports Medicine). Translation: your number changes with heat, humidity, intensity, altitude, how acclimatised you are and even your clothing.
So test at least four times across your build:
- A cool morning session (your baseline)
- A hot or humid session (your worst case)
- A hard session at race intensity
- A long steady session at race pace
Test in the sport you are worried about too. Running sweat rates are usually higher than cycling at the same perceived effort, because you do not have 35 km/h of airflow drying you off.
Then retest at the start of every summer. Heat acclimatisation (the adaptations your body makes after repeated training in the heat) shifts your numbers within about two weeks, and last February's data is not this February's data.
What About Sodium, Not Just Fluid?
Fluid is only half the story. Sweat sodium concentration varies just as wildly between athletes as sweat rate does, and you cannot measure it with bathroom scales. You can, however, spot the signals: white crusty salt marks on your kit and cap, stinging eyes and a strong salty taste when sweat runs into your mouth.
If you are a heavy sweater and a salty sweater, you are losing a lot of sodium and plain water will not cut it (this is where cramping conversations usually start). Where Do Triathletes Get This Wrong?
Four mistakes, over and over.
Testing in the wrong conditions. An indoor trainer session with a fan on full is not your race. Test in what you will race in.
Weighing in clothes. A soaked tri kit and socks can hold several hundred grams of fluid, which quietly hides part of your loss. Nude, both times.
Forgetting to count the fluid. If you skip the drink volume you are calculating net loss, not sweat rate, and you will underestimate what you need by exactly the amount you drank.
Getting the number and then not using it. This is the big one. Knowing you lose 1.6 L/h is useless if you still rock up with two 600 mL bottles for a four hour ride. The test is the easy part. Building the plan around it is where the performance is, and it needs to sit on top of your daily nutrition and your carbohydrate strategy, not replace them.
